Hill sprints are a staple of dry-land training for a reason. They build the explosive leg drive, hip power, and cardiovascular capacity that translate directly to stronger, faster strokes on the water.
If you're not already running hills, here's what you're missing.
1. Hill Repeats
The classic. Sprint up a steep hill at moderate to hard effort, jog back down, repeat.
There are two ways to run them:
Short repeats are done on steep hills with a sprint phase under 60 seconds. The intensity is high — you're working anaerobically, near your max heart rate. This is where you build raw speed and power. Think of it as resistance training that also conditions your lungs.
Long repeats take three to four minutes at a controlled aerobic pace on a longer incline. Less intense than short reps, but mentally harder. The payoff is improved aerobic capacity, stamina, and the kind of sustained endurance that keeps your paddling strong deep into a race.
Both types belong in your training block. Alternate between them depending on where you are in your season.

2. Hill Climbs
A hill climb is a longer, sustained effort — ten minutes or more at a moderate pace up a gradual incline. No sprinting, no recovery jogs. Just consistent output on a continuous grade.
Hill climbs build fatigue resistance, the ability to maintain form and power even as your muscles tire. For competitive paddlers, that's race-critical. The better your fatigue resistance, the less your stroke deteriorates in the final 200 meters.
If you train on trails, this is where they earn their keep.

3. Downhill Runs
Often overlooked, downhill running is where you develop the muscle control and knee stabilization that protect you from injury and improve your stride mechanics.
Running downhill forces your body to resist gravity rather than push against it. That demands active engagement from your quads, glutes, and stabilizers. The result: stronger legs and better neuromuscular coordination — the same coordination that keeps your paddle entry clean and your catch consistent.
The format is simple: jog lightly uphill, then run the descent at a controlled but brisk pace. Let gravity work with you, not against you.

4. Hill HIIT
Interval training on an incline combines the cardiovascular benefits of HIIT with the muscular demands of hill running.
Pick a gradient that challenges you without breaking your form. Set a timer for intervals of 20 to 45 seconds. Sprint at full effort when the timer fires, recover with a walk or easy jog when it stops. Repeat for the duration of your session.
The work-to-rest ratio is what makes this effective. Short, high-intensity bursts push your cardiovascular system to adapt quickly — and because you're doing it on a hill, your legs and hips are building strength at the same time.
Dry-land conditioning is where races are won before paddlers ever touch the water. Hill sprints develop the same muscle groups that power your stroke: glutes, quads, hip flexors, and core stabilisers. They build VO2 max, improve resting heart rate, and train your body to recover faster between hard efforts.
The research backs it up. Adding just two hill sessions per week to an endurance training block has been shown to improve VO2 max, speed, and race times compared to endurance training alone — and in roughly the same total training time.
Work smarter on land. Pull harder on the water.
